How can I tell what watch band mm I need to get for my Apple 4 ?

The entry for the Apple Watch in the Apple Watch app on your paired iPhone should list the size.


More effort... On the Watch, Settings > General > About > Model, then look up the model code:

MacTracker lists the following models:

A1977 (40mm GPS) A1978 (44mm GPS) A1975, A2007 (40mm GPS + Cellular) A1976, A2008 (44mm GPS + Cellular)
