how can I update my phone?
The software I have now will not allow me to download any new apps

Without knowing which iPhone you own and what iOS version it is running, your phone may or may not qualify for iOS 14.
If you have iPhone 6 or older, the highest level a 6 or 5s can run is iOS 12.5.4
If you have iPhone 6s or newer, it can run iOS 14.6, the now current iOS.
If your phone says it is up to date at 12.5.4, you have either an iPhone 6 or 5s that means it's time to invest in a newer more modern iPhone if you need iOS 14.
