I have an Iwatch 3 and an iPhone 6Plus.

I have an Iwatch 3 and an iPhone 6Plus. somehow they got unpaired and I'm trying re-pairing. When I try, it asks me to update the watch software. The phone says it can't update the watch software without updating phone software. The phone is up to date (12.55).

I suggest you contact Apple Support here. Apple Watch 3 can run the current WatchOS 8.1.1. For that, you'd need an iPhone which can run iOS 15.1.1, but an iPhone 6, which is a nearly 8 year old iPhone is not capable of running anything higher than iOS 12.5.5. I don't honestly know if there is a simple solution for you. I suspect, you're going to need to consider getting a newer, more modern iPhone.
