Re: how do I free up space on my iPhone:

Before deleting any valuable or large Photos and Videos etc.

you might want to transfer them (Eg: to Photos in Mac) for easy access.

See Apple's support article:"Transfer photos and videos from your iPhone"

NB: There are several more ways to transfer photos and videos to your computer listed at the bottom of the article:

https://support.apple.com/en-us/HT201302

and

Apple's support article: "How to check the storage on your iPhone, iPad, and iPod touch"

Says:

Go to Settings > General > [Device] Storage.

You might see a list of recommendations for optimizing your device's storage

and

Use recommendations to optimize storage

In the Storage section of Settings, your device might offer recommendations for optimizing your storage.

Tap Show All to see all the recommendations for your device.

Read the description of each recommendation,

then tap Enable to turn it on or tap the recommendation to review the contents you can delete.

Read the complete article for more details and info. https://support.apple.com/en-us/HT201656

Re: how do I view my backed up stuff

Apple has a support article: "Locate backups of your iPhone,"

Says:

NB: Don't edit, relocate, rename, or extract content from your backup files,

because these actions might ruin the files.

and

If you need copies of your backups,

you can find the Backup folder and copy the entire folder (not just part of it) to another place,

like an external drive or network-storage location.

When you use Time Machine, it automatically copies your Backup folder when you back up the Home folder on your Mac.
