Do I have to have a card linked to my iPhone to download free apps or the update the apps that I already have and how do I make it where I don’t have the screen come up that says to verify and then once I verify it once payment

Yes, you need to have a valid payment method on your account to download even free apps. Almost all free apps offer In-App purchases, so you can't download them unless you have a payment method, such as a credit card. And if you have apps which need to be updated, which have In-App purchases, you won't be able to update them without a payment method, either.
Yes, you need a valid payment method on file with Apple for downloading apps. You won't be charge for free apps but it is needed for ID purposes and in-app purchases.
